Nutritionist’s Note

I recommend this bowl to clients navigating perimenopause because it combines phyto-estrogenic soy foods with magnesium-rich brown rice and antioxidant-packed sesame, helping to smooth hormonal fluctuations. The high fibre load supports gut health, which in turn influences estrogen metabolism, making it a well-rounded midday option for women seeking steady energy and mood stability.

Ingredients

  • 120 g brown rice (uncooked)
  • 250 ml water
  • 150 g shelled edamame (frozen, thawed)
  • 200 g firm tofu, pressed and cubed
  • 1 tbsp low-sodium soy sauce
  • 1 tsp sesame oil
  • 1 tbsp rice vinegar
  • 1 tsp grated fresh ginger
  • 1 clove garlic, minced
  • 1 tbsp toasted sesame seeds
  • 1 tbsp olive oil for frying
  • 1 tsp ground turmeric
  • ½ tsp sea salt
  • ¼ tsp black pepper
  • 1 tbsp chopped fresh coriander (optional)

Method

  1. Rinse the brown rice under cold water, then combine with 250 ml water in a saucepan, bring to a boil, cover and simmer for 18 minutes until tender; fluff with a fork and set aside to cool slightly.
  2. While the rice cooks, whisk together soy sauce, sesame oil, rice vinegar, grated ginger, minced garlic, turmeric, salt and pepper to form a quick marinate.
  3. Toss the tofu cubes in half of the marinate, let sit for 5 minutes, then heat olive oil in a non-stick skillet over medium heat and pan-fry the tofu for 3-4 minutes per side until golden and crisp.
  4. Add the remaining marinate to the skillet, stir-fry for another minute to coat the tofu and develop aroma, then remove from heat.
  5. In a separate pan, briefly steam the thawed edamame for 2-3 minutes until heated through; drain and season with a pinch of salt.
  6. Assemble the bowl: layer the cooked brown rice, top with pan-fried tofu, steamed edamame, drizzle any leftover sauce, sprinkle toasted sesame seeds, and garnish with fresh coriander if using; serve warm.

Storage

Store any leftovers in an airtight container in the refrigerator for up to 3 days; reheat the rice and tofu gently in a skillet with a splash of water to prevent drying, or microwave covered for 1-2 minutes. Edamame can be added cold if preferred.

Tips

  • For extra protein, sprinkle a tablespoon of hemp seeds over the finished bowl.
  • If you prefer a gluten-free option, replace soy sauce with tamari.
  • Batch-cook the rice and tofu ahead of time; they store well for up to 3 days in the fridge.
